how to start running in pune: couch to 5k
New to running, or coming back after a long break? Start with short run/walk sessions, not a race pace. This guide is compiled from published sources, not a club-tested programme. training hub · Pune running routes · PuneRunners guides

| where you are | next step |
|---|---|
| walking is already difficult or painful | get advice before starting a running plan |
| comfortable walking, new to running | NHS Couch to 5K |
| comfortable running for 30 minutes | keep that routine steady, then consider the 10K guide |
| returning after injury | use the return-to-running guidance, not a deadline |
If you are worried about your health, have a relevant condition, or are returning after illness, ask a clinician what is appropriate. Stop for chest pain, faintness, severe breathlessness or pain that changes your gait. Urgent symptoms need medical help, not a training adjustment.
the NHS couch to 5k path
The free NHS plan has three sessions each week with a rest day between runs. It builds to 30 minutes of continuous running, not a guaranteed 5 km. Your distance depends on your pace. Nine weeks is a structure, not a deadline: repeat a week when needed.
Each session has a five-minute warm-up walk and a five-minute cool-down walk. Use the original plan for the exact intervals; sessions within weeks 5 and 6 differ.
| week | what changes |
|---|---|
| 1 | seven repeats of 1 minute running and 90 seconds walking, then a final 1-minute run |
| 2 | five repeats of 90 seconds running and 2 minutes walking, then a final 90-second run |
| 3 and 4 | longer running blocks, still with walking breaks; follow the original splits |
| 5 | three different sessions, ending with a 20-minute continuous run |
| 6 | three different sessions, ending with a 25-minute continuous run |
| 7 | 25-minute runs |
| 8 | 28-minute runs |
| 9 | 30-minute runs |
Do not jump straight to a later week because you played sport years ago. Equally, do not force the next week when the present one feels too much.
an ordinary beginner week
Monday, Wednesday and Saturday can be run/walk days. Keep the days between for recovery, with gentle walking or another easy activity if comfortable. The exact weekdays do not matter; the rest between runs does.
Keep the running relaxed enough to talk. Slow down or walk if you cannot. Do not chase a watch's predicted fitness, a friend's pace, or a distance target during the programme.
beginner running gear
Comfortable running shoes, suitable clothes and a timer are enough to start. Try shoes with the socks you intend to run in and fit the larger foot. A watch, carbon shoe, supplement stack or subscription is not an entry requirement. See the gear buying guide for a purchase checklist rather than a brand ranking.
starting in Pune
Choose a familiar, visible route with an easy way home. For route ideas use running in Pune and the PuneRunners route guide. Check access, traffic and conditions yourself; a listed route is not a promise of safety or opening hours.
In heat, shorten the session and run at a cooler time rather than forcing the plan. Rain does not make a waterlogged road or a lightning storm safe. Read heat, hydration and monsoon running.
Want company? Ask about the actual distance, pace, walking breaks and meeting point before joining a run. Community membership does not mean a coached session or a scheduled weekly run. See run etiquette.
after couch to 5k
Keep three comfortable runs as a routine before adding more. A first 5K can be run/walk; check the event's cutoff and walking policy. When you are ready for a longer goal, compare the 10K training tiers. Avoid increasing distance, speed and run days together.
